treadmill for 5-10 minutes (really chill pace), then stairmaster for 5 minutes(icant remember what setting atm, ill post it tomorrow). then i go into romanian dead lifts. i do 65s in both arms, put my butt back and lift staight up. i can't really explain the nuance of it, just grab some dumbells and pull up with your butt and you''ll eventually feel it. progress on that lift bi weekly go further if u can. i then go to the smite machine and throw on 65 pounds on both sides. i aim my toes outward at about a 120 degree angle, go down, and go to the very bottom (u should be stretched at this point), do however many sets you can at that weight then drop weight and just keep going. you should really feel it in your glutes. past 25 pounds on both sides isnt really worth it imo. then grab a foam pad for the bar on smite machine, throw on 45 pounds on both sides and lower the bar to your waist. this is for hip thrust, look a yt video but basically you wanna squeeze the glutes at the very end of the movement and hold for a second. i go for about 5 sets. then i finish with bulgerian split squats. start a weight your comfortable with with all lifts but u wanna progress in anyway possible bi-weekly. drink whey protein and keep your overall fat intake low. the glute, quads, and hamstrings will grow.'
